Somewhere around hour four, a lot of hikes quietly fall apart. Legs feel heavy, the mood drops, decisions get worse and the group slows down. It is almost never a fitness ceiling. It is usually dehydration, low blood sugar or both, and it is the most easily fixed problem in hiking.

The fix is a schedule rather than an instinct. Thirst lags behind fluid loss, and hunger lags behind glycogen depletion, so both are poor signals during sustained exercise. Hikers who drink and eat on a timer consistently finish stronger than those who wait for the signal to arrive.

How much water do you actually need?

A reasonable planning figure is around 500 ml per hour in moderate conditions, rising to 750 ml or a full litre per hour in heat, at altitude or under a heavy pack. A six-hour summer day therefore needs three to four litres, which is three to four kilograms if you carry it all — a strong argument for planning refills rather than carrying the whole day’s supply from the trailhead.

Electrolytes matter once you are sweating heavily for more than about two hours. Eat small amounts frequently rather than one large lunch, which digests poorly when you stand up and start climbing again.

For multi-day trips the maths changes. Aim for 3,000 to 4,500 calories per day depending on effort, and target roughly 120 to 150 calories per 30 g of food to keep pack weight manageable. Fat is the densest energy source at nine calories per gram, which is why nuts, cheese, olive oil and chocolate feature so heavily in experienced backpackers’ food bags. Protein of about 1.6 g per kilogram of body weight supports recovery across consecutive days.

Practical trail food that people actually eat

The best trail food is the food you will still want to eat on day four. Appetite becomes strange on long trips — sweet foods often become intolerable, and salty, savoury options become appealing. Carry variety, include something warm for the evening, and test everything at home first. A meal that disagrees with you at 3,000 m is a long way from a solution.

Heat, cold and altitude change the equation

In heat, fluid and sodium losses climb steeply, and the risk shifts from discomfort to heat illness. Start early, plan shade, drink to a schedule and recognise the difference between heat exhaustion — pale, sweaty, nauseated, needing cooling and rest — and heat stroke, which involves confusion or collapse and is a medical emergency requiring immediate cooling and help.

In cold weather, thirst is suppressed and people routinely finish the day dehydrated without noticing. Carry a thermos or insulated bottle, drink warm fluids at breaks and keep bottles upside down so ice forms at the base rather than sealing the neck. Within an hour of finishing, take on carbohydrate and protein together — a real meal is ideal, and anything is better than nothing. Rehydrate with fluid containing some sodium, especially after a hot day. On multi-day trips, evening recovery determines how the next morning feels, which makes the camp meal a performance decision rather than merely a pleasant one.
